3x 4min Short Threshold Intervals: Build Your Threshold in 36 Minutes

Cycling, December 20, 2026

3x 4min Short Threshold Intervals is a focused 36-minute smart-trainer workout designed to develop cycling threshold. Three Level IV efforts progressively increase from 95% to 100% and 102% of FTP, challenging you to control your pacing, maintain consistent power and finish strongly as the intensity and accumulated fatigue increase.

Threshold training doesn’t always need to involve long, intimidating intervals.

3x 4min Short Threshold Intervals is a compact cycling workout designed to give you quality work around FTP without requiring a long session. The key is that the three efforts aren’t identical—the intensity progressively increases.

You start slightly below FTP, move directly to FTP, then finish slightly above it.

That creates a simple but effective progression:

95% → 100% → 102%

Three Intervals, Three Different Jobs

The first effort should feel controlled. At 95% of FTP, you’re working around threshold but shouldn’t be fighting the bike.

The second step takes you to 100% of FTP. The numerical increase isn’t large, but you should notice the difference as the accumulated workload begins to build.

Then comes the third interval at 102% of FTP.

By this stage, you already have eight minutes of quality threshold work in your legs. That makes the final effort the most demanding part of the session.

The objective isn’t to attack it.

Instead, settle onto your target and produce smooth, controlled and sustainable power for the complete four minutes.

Control Matters More Than Chasing Watts

One of the easiest ways to compromise this workout is to make the first interval harder than prescribed.

If 95% feels manageable, that’s fine. Let it.

The workout has been designed to become progressively more demanding, so there’s no need to manufacture extra difficulty early.

The same applies during the short recovery periods. Ride them easily enough to recover so you can produce the required quality when the next threshold effort begins.

The challenge should come from the prescribed work—not from turning every part of the session into a competition.

A Useful Session When Time Is Limited

With only 36 minutes of riding, this is a useful option when you want a purposeful cycling session but don’t have an hour or more available.

Shorter doesn’t have to mean easier, and it certainly doesn’t have to mean less purposeful.

The combination of a progressive warm-up, three controlled threshold efforts and a progressive cool-down allows you to get meaningful work done without unnecessary volume.
